When should you stop taking caffeine before bed?
Leave at least 8 hours between your last full dose and bedtime, and treat 6 hours as a proven-too-late line. The clearest experiment here is Drake and colleagues' 2013 study in the Journal of Clinical Sleep Medicine. Volunteers took 400 mg of caffeine at bedtime, 3 hours before bed, or 6 hours before bed, against placebo, while a home monitor measured their sleep. Every condition disturbed sleep significantly. Even the 6-hour condition cut objectively measured total sleep time by more than an hour.
The detail worth remembering is that the 6-hour group did not report sleeping worse. The monitor saw an hour of lost sleep; the sleepers noticed nothing. You cannot rely on how you feel the next morning to tell you whether evening caffeine is taxing you, because the study says that feeling is a poor witness.
The 400 mg dose in the study is large. Scale it to your own intake using the half-life table above: a 100 mg cup at 4 pm leaves roughly 40 mg at an 11 pm bedtime. Whether that costs you sleep depends on which side of the clearance range you sit on. The wider your personal buffer, the safer your arithmetic, and good sleep is doing more for tomorrow's focus than the coffee is.
Can you get caffeine out of your system faster?
No. Clearance runs at whatever pace your liver enzyme sets, and nothing sold or suggested for "flushing" caffeine changes that pace on the day. Water dilutes nothing that matters, since the liver, and not the kidneys, does the work of breaking caffeine down. Exercise, cold showers, and food all leave the enzyme running exactly as before.
