How to Improve Memory: What Actually Works

Most memory advice fails because it targets the wrong stage. A memory has to be encoded while you pay attention, consolidated while you sleep, and retrieved when you need it, and each stage responds to different things. The methods below have controlled trials or large cohort studies behind them, organised by the stage they act on, with the evidence for each so you can judge the strength of the claim yourself.

How does memory actually work?

A memory passes through three stages, and you can lose it at any of them. Encoding happens when you take information in, and it depends almost entirely on attention. Consolidation happens afterwards, mostly during sleep, when the brain replays new material and files it into long-term storage. Retrieval is the act of finding it again, and it strengthens the memory each time it succeeds.

This division explains most ordinary forgetting. The name you lose seconds after an introduction was never encoded, because your attention was on what to say next. The material that felt solid at midnight and vanished by morning was never consolidated. Matching the fix to the failing stage is the whole game, and it is why no single trick fixes everything.

Does sleep improve memory?

Yes, and the effect is one of the best documented in memory research. Sleep does the consolidation. In their Physiological Reviews paper, Rasch and Born gathered decades of experiments showing that fresh memories are replayed and stabilised during sleep, and that declarative memory, the kind that stores facts and events, depends particularly on deep slow-wave sleep early in the night.

The practical readings are blunt. Material studied before a full night of sleep is retained better than material studied before a short one. Pulling an all-nighter removes the consolidation step entirely, so it trades tomorrow's memory for tonight's rehearsal. If you change one thing about how you learn, make it the night that follows.

The timing detail is worth knowing too. Slow-wave sleep concentrates in the early part of the night, so a night cut short at either end still costs consolidation. A regular schedule protects that early deep phase better than occasional long lie-ins can repair it.

Does exercise improve memory?

Regular aerobic exercise improves it, with structural change to show for it. In a one-year randomized trial, Erickson and colleagues assigned 120 older adults to either aerobic walking or stretching. The walkers' anterior hippocampus, a brain region central to memory, grew by about 2%, reversing one to two years of the shrinkage typical at that age. The stretching group continued to decline. The volume gains tracked with better spatial memory.

The dose was ordinary: walking, three days a week, working up to 40 minutes. Nothing in the trial required a gym or unusual fitness. For memory over the long run, brisk regular movement has better evidence than any commercial memory product.

What is the best way to memorize new information?

Retrieval practice, spaced over days, is the best-evidenced study method there is. Instead of rereading material, you close it and pull it from memory, then check yourself. In the experiment by Roediger and Karpicke, students who studied a passage once and then practised recalling it remembered 61% a week later. Students who read the same passage repeatedly managed 40%. Rereading felt better and worked worse, which is why so many people trust it.

Timing multiplies the effect. A meta-analysis by Cepeda and colleagues covering 317 experiments found that spacing study sessions apart beats massing them together, and that longer gaps serve longer horizons. To hold material for a week, revisit it a day or two after learning. To hold it for months, space the sessions weeks apart.

Together the two findings give a simple routine. Learn the material once. Test yourself the next day, then after three days, then after a week, letting the gaps grow. Each successful recall does more for retention than an hour of passive review.

Make the recall genuine. Looking at a flashcard and thinking "I know this one" is recognition, and recognition is the easy skill that exams and real life rarely ask for. Say the answer out loud or write it before you turn the card. The strain you feel when the answer comes slowly is the point of the exercise. In the Roediger and Karpicke data, the group that struggled to recall retained more than the group whose rereading felt smooth.

Do memory palaces and mnemonics work?

The method of loci, the memory palace technique, works well enough that it separates memory champions from everyone else. You place the items you want to remember along a route you know well, such as the rooms of your home, then walk the route mentally to recall them. In a study published in Neuron, Dresler and colleagues scanned the brains of elite memory athletes and found no structural advantage over ordinary people. Six weeks of method-of-loci training then more than doubled untrained adults' recall on word-list tests, brought them near athlete performance, and the gains were still there four months later.

To try it, pick a route with ten distinct stops, such as your front door, hallway, kitchen counter and so on through the house. Place one item at each stop as a vivid image: the milk you need to buy sitting in the doorway, the email you must send pinned to the hallway mirror. Recall means walking the route. The technique has survived since antiquity because it converts a weak skill, remembering arbitrary lists, into a strong one, remembering places.

The catch is scope. Mnemonics excel at ordered lists, speeches, names and numbers, and do little for understanding. Use them for the material that must sit in order, and use retrieval practice for everything that has to be understood.

Can food and supplements improve memory?

Diet shows real associations, and one supplement ingredient has a solid trial. In the Rush University MIND diet study of 960 older adults, those who followed the diet most closely declined at a rate equivalent to being 7.5 years younger than those who followed it least. The diet itself is plain eating: leafy greens and berries most days, fish and olive oil in place of red meat and butter, plus a daily handful of nuts. This was a cohort study rather than a trial, so it shows association, but the size of the gap earned it attention.

Choline matters because the brain uses it to build acetylcholine, a neurotransmitter central to learning, and to maintain cell membranes. In the Framingham Offspring cohort of 1,391 adults, higher choline intake went with better verbal and visual memory. Eggs and fish are the everyday sources.

The supplement form with the clearest human memory data is citicoline, a compound the body converts to choline and cytidine. In a randomized, placebo-controlled trial, 500 mg per day for 12 weeks improved overall memory, and episodic memory in particular, in 100 healthy adults aged 50 to 85 with age-related memory complaints. Does stress make your memory worse?

Acute stress at the moment of recall does. A meta-analysis of 113 studies with over 6,000 participants found that stress hitting just before or during retrieval reliably impaired it. That is the biology behind blanking in an exam or interview on material you knew the night before: the memory is intact, and the stressed brain cannot reach it.

The finding points at preparation rather than heroics in the moment. Material that has been retrieved many times, in different settings, has more routes back to it than material crammed once at a desk, so the spaced self-testing described above is also the best insurance against pressure. And since the impairment sits with the stressed state rather than the memory itself, a pause to let the pressure ease costs little and risks nothing.

Do brain-training games improve memory?

Mostly no. The most thorough review of the field, published by Simons and colleagues, examined the studies cited by the brain-training industry itself and found extensive evidence that the games make you better at the games, weaker evidence for improvement on closely related tasks, and little evidence of transfer to everyday memory.

The honest summary is that practice is specific. An hour on a matching game buys skill at that game. The same hour spent on retrieval practice of material you actually need, or on a walk, has evidence behind it that the games lack.

How long does it take to improve memory?

The trials above give real timelines, and none of them is overnight. Retrieval practice showed its advantage within a week. Method-of-loci training took six weeks of practice to more than double list recall. The citicoline trial ran 12 weeks. Hippocampal growth from exercise took a year of walking. Sleep is the exception in speed, since tonight's full night consolidates today's learning, but its full return comes from keeping the schedule.

A later replication found the effect small at best, so treat caffeine as a tool for attention first. If it keeps you from sleeping, it costs more memory than it adds, because consolidation happens during sleep.
