When to Take L-Theanine: Timing, Dose, and How Long It Lasts

L-theanine is the amino acid in tea that gives a cup its settled, alert feel. As a supplement it is usually taken for one of three reasons: to steady focus during work, to take the edge off a stressful day, or to help wind down before bed. The right time to take it depends on which of those you want, because the compound moves through the body on a short clock.

That clock is the useful part. Two human pharmacokinetic studies (studies that track a compound in the blood over time) show that L-theanine reaches its peak about 50 minutes after you swallow it and is cleared with a half-life of roughly an hour. Almost every trial that found an effect tested people 30 to 60 minutes after the dose. Once you know that, most of the timing questions answer themselves. This article works through them, with the doses each study used.

What is the best time to take L-theanine?

The best time to take L-theanine is 30 to 60 minutes before the moment you want it working, and which moment that is depends on your goal. For focus, that means before a block of demanding work. For stress, it means before the part of the day that raises your pulse, or a split dose that covers the whole day. For sleep, it means the hour before bed.

The 30-to-60-minute window comes from where the trials looked. A 2026 meta-analysis in Molecular Psychiatry pooled 31 randomized trials covering 1,168 people and found that a single 200 mg dose taken 30 to 60 minutes before cognitive testing improved choice reaction time, with a standardised mean difference of 0.51. That is a medium-sized effect for a supplement. The two most careful dose-response studies both tested people exactly 50 minutes after dosing, which lines up with the blood peak.

How long does L-theanine take to work?

L-theanine starts entering the blood about 10 minutes after you swallow it and reaches its peak at around 50 minutes. A Unilever study that gave volunteers 25 to 100 mg as tea, enriched tea, or a plain solution found a lag of about 10 minutes, an absorption half-life of about 15 minutes, and a peak at about 50 minutes for every form. A University of Bonn study that gave 100 mg as a capsule or as green tea put the peak at 0.8 hours, or 48 minutes, and the two forms produced the same curve.

The brain effect follows the blood on a similar schedule. In an EEG study of healthy young adults, 50 mg of L-theanine raised alpha-band activity, the brain rhythm linked to relaxed wakefulness. The recordings ran from 45 to 105 minutes after the dose, and alpha activity rose more across that window than it did on placebo.

Performance studies fit the same picture. A trial of 97 mg L-theanine with 40 mg caffeine measured people at 20 and 70 minutes and found better task-switching accuracy and higher self-rated alertness. The Sri Lankan dose-response trials tested at 50 minutes. The meta-analysis grouped its positive results under 30 to 60 minutes. If you take it and feel nothing at 15 minutes, that is expected. Give it the better part of an hour.

How long does L-theanine last?

A single dose of L-theanine has an elimination half-life of about 65 minutes, so blood levels fall by half every hour or so and most of a dose is gone within four to five hours. The half-life is the time it takes the body to clear half of what is in the blood. After five half-lives, which is a little over five hours, only around 3 percent of the peak remains.

That is a short window compared with caffeine, which stays in the body for hours longer. We cover the caffeine numbers in a separate article on how long caffeine stays in your system. The practical result is that L-theanine does not accumulate from one day to the next, and it does not hang around into the night if you take it in the morning.

It also means one dose will not cover a full working day. The trial that wanted all-day cover for pharmacy students on a stressful placement gave 200 mg after breakfast and 200 mg after lunch. That schedule lowered morning salivary alpha-amylase, an enzyme that rises with sympathetic nervous system activity, and lowered self-rated stress compared with placebo across the 17 days.

Should you take L-theanine in the morning or at night?

Take L-theanine in the morning if you want calmer focus through the day, and in the evening if you are using it for sleep; nothing in the research says one clock time is right for everyone. L-theanine does not cause drowsiness, so a morning dose will not blunt the morning.

The case for evening use comes from a four-week crossover trial at Japan's National Center of Neurology and Psychiatry. Thirty healthy adults took 200 mg a day or placebo, and after the L-theanine month their Pittsburgh Sleep Quality Index scores were better, including the subscale for how long it took to fall asleep. Verbal fluency and executive function scores improved in the same month. Two of the authors worked for the company that supplied the tablets, which is worth knowing when you read the result.

Two things about that trial shape how you should use it. The benefit was measured after four weeks of daily dosing, so treat it as a habit rather than a one-night fix. And the trial did not tie the dose to a time of day. Taking it 30 to 60 minutes before bed is a reasonable reading of the absorption data, but no trial has tested that bedtime schedule.

How much L-theanine should you take per day?

Most trials with a positive result used 100 to 200 mg in a single dose, and 200 mg is the dose with the most evidence behind it. The table below lists what each dose has been tested for and what happened.

The dose-response data say two things at once. A brain marker of attention got faster in a straight line with dose, about 4 milliseconds per extra 100 mg, and only reached statistical significance at 400 mg. But measured reaction time did not follow. In the companion study, 100 mg and 200 mg both sped simple reaction time by about 16 milliseconds, and 400 mg added nothing. For a practical dose, 200 mg is where the evidence is thickest and the return on going higher is unclear.

There is no official upper limit. The FDA reviewed L-theanine as a food ingredient in 2007 and had no questions about its use at up to 250 mg per serving. Trials have used 400 mg in a single dose and 400 mg a day for over two weeks. The 2026 review found no serious adverse events across all 31 trials.

Tea is not a practical way to reach these doses. A standard 200 ml cup holds roughly 8 mg of L-theanine for green tea and 25 mg for black tea when brewed the usual way. That is a fraction of the 50 mg that changed brain activity in the EEG study, and reaching a 100 mg trial dose would take about four cups of black tea or a dozen cups of green.

Does L-theanine make you sleepy?

No. L-theanine does not make you sleepy at the doses used in trials; the brain signature it produces is relaxed wakefulness rather than drowsiness. The EEG researchers put it plainly: the rise in alpha activity "indicates that it relaxes the mind without inducing drowsiness".

The performance data agree. In adults aged 50 to 69, a single dose cut reaction time on an attention task and improved accuracy on a working memory task. With caffeine, it lowered self-rated tiredness rather than raising it. The meta-analysis found no effect on fatigue in either direction, so it neither tires you nor lifts fatigue on its own.

So why does it help some people sleep? The most likely answer is that it lowers the stress response. In a Nagoya University trial, people who took L-theanine before a mental arithmetic task had a smaller rise in heart rate and in salivary immunoglobulin A than they did on placebo, and heart rate variability pointed to less sympathetic nervous activation. A University of Shizuoka trial found it blunted the blood pressure rise from a mental task in people whose blood pressure reacts strongly to stress, and lowered tension scores. A mind that is less wound up falls asleep more easily. That is a different thing from sedation.

Should you take L-theanine with caffeine?

If you want L-theanine for focus, taking it at the same time as caffeine is the most studied way to use it. The two are absorbed on a similar timeline, which is why trials give them together and measure within the hour. In the 44-person trial of 97 mg L-theanine with 40 mg caffeine, the pair improved accuracy on a task-switching test, raised self-rated alertness, and reduced self-rated tiredness, all measured within 70 minutes of the dose.

If you use L-theanine for sleep, keep the caffeine out of the evening dose for the obvious reason. The L-theanine will be gone in hours. The caffeine will not.

Should you take L-theanine with food or on an empty stomach?

Either works. The Bonn study compared a capsule with green tea and found the same absorption curve for both, and no controlled trial has tested a full meal against an empty stomach. The pharmacy-student trial gave its doses after breakfast and after lunch and still saw an effect, so an empty stomach is not required.

No study has measured whether a heavy meal slows it down. If you are timing a dose for a specific task and have just eaten, leave the full hour rather than 30 minutes.

Who should be careful with L-theanine?

L-theanine has a clean safety record in trials, but two groups should talk to a clinician before using it: people on blood pressure medication, and people who are pregnant or breastfeeding. The blood pressure point comes from the Shizuoka trial, where L-theanine held down the blood pressure rise from a stressful task. In someone already on medication to lower blood pressure, the two effects could add up. No trial has tested that combination, so it stays a theoretical concern to raise with a doctor rather than a known problem.

The pregnancy point is an absence of data. The trials above enrolled healthy adults, and we could find no trial of L-theanine in pregnancy. Without data, the default for any supplement is to avoid it.

For everyone else, the dose-response trials went up to 400 mg and their authors describe L-theanine as having no reported adverse effects, and the pooled analysis of 31 trials found no serious adverse events. The main risk with L-theanine is expecting too much from it. It sharpens simple reaction time and calms the stress response. It does not improve sustained attention on complex tasks, and it does not replace sleep.
